Metabolic Adaptation Is Real. It's Also Wildly Overstated.
Your metabolism does slow when you lose weight. The size of that effect is far smaller than the internet believes.
Every plan ends at the goal. The skill that determines whether it lasts starts the day after.
Commercial weight loss is structured around an ending: a target, a before-and-after, a final weigh-in. Almost nothing is written about the part that runs for the following forty years.
Maintenance has its own techniques. They are learnable, and they are different from the ones that got you here.
Add roughly 100 to 150 calories a week until weight stabilises, rather than returning to previous intake overnight. The gradual approach reduces the sharp fat regain that a sudden increase tends to produce, and gives you an actual number for your maintenance intake.
Expect the scale to rise two to three kilograms in the first fortnight from glycogen and water. This is not fat and it is not failure; it is a predictable physiological consequence of eating more carbohydrate.
People who maintain successfully almost universally operate a range of two to three kilograms with a defined action threshold at the top of it.
“A single target number makes every ordinary daily fluctuation feel like a relapse,” says Hana Osei, PhD. “A range converts weight from a verdict into information.”

Long-term maintainers in the research consistently share four habits: they weigh themselves regularly, they eat breakfast, they maintain high physical activity — often around an hour a day, mostly walking — and they respond to small regains quickly rather than waiting.
None of these is exotic. All of them are maintained for years, which is the part that is difficult.
Regain is rarely a decision. It is a slow relaxation of the specific behaviours that were doing the work, usually beginning with the food logging and the step count.
Set a threshold in advance — say, two kilograms above the top of the range — and decide now what you will do when you hit it. A pre-committed response beats a reactive one.
Maintenance is less rewarding than losing. There is no visible progress, no compliments, and the same amount of effort.
“This is the single most common reason people relapse, and almost nobody warns them,” says Dr Marchetti. “Knowing in advance that the reward drops off — and finding a different reason to keep going, usually strength or energy or sleep — is genuinely protective.”

Up to 40 percent of the weight lost on these medications can be lean mass. Two interventions change that substantially.
Each one hits at least 30 grams of protein, keeps for four days, and doesn't taste like it was made on a Sunday.
